Dehydration impairs performance at surprisingly modest levels. A 2-3% reduction in body mass from fluid loss measurably reduces strength, endurance, cognitive function, and thermoregulation. Yet plain water rehydration - the default for most people - fails to adequately replace electrolytes and can even worsen hyponatremia (low blood sodium) when consumed in excess without electrolytes.
The Hydration-Performance Relationship
Research quantifies the impact: 1% dehydration reduces aerobic performance by approximately 5-8%. 2-3% dehydration reduces strength and power by 3-7%. Beyond 3%, heat illness risk increases substantially. The practical challenge: thirst alone is not a reliable indicator - athletes regularly become 2% dehydrated before thirst becomes compelling, particularly in cool environments or during moderate-intensity exercise.
Sweat Rate and Individual Variation
Sweat rates vary from 0.5 to 2.5+ litres per hour depending on exercise intensity, heat, humidity, and individual physiology. High-sweat-rate athletes can lose 1500-2000mg sodium per hour. This is why electrolyte needs cannot be addressed with a single generic formula - individual assessment matters.
The Electrolyte Priority Order
Sodium: The dominant sweat electrolyte and the most critical for fluid retention and performance. Aim for 500-1000mg/hour during prolonged exercise in heat. Potassium: Regulates cardiac rhythm and muscle contractility. 200-400mg/hour during intense sessions. Magnesium: Lost through sweat, involved in muscle relaxation and energy metabolism. 100-150mg/hour. Chloride: The main anion in sweat - accompanies sodium automatically in electrolyte products.
Pre, During, and Post Hydration Strategy
Pre-training: Ensure pale-yellow urine. If dark, drink 400-600ml water with a small sodium source 2-3 hours before training. During training (60+ min): 400-800ml electrolyte fluid per hour. Avoid plain water alone for sessions over 60 minutes. Post-training: Replace 150% of estimated fluid losses with electrolyte-containing fluid over the next 4-6 hours.
